Off the Chest, Mid-Range, or Lockout: What Your Bench Press Sticking Point Is Telling You

The exact spot where your bar slows down is not bad luck. It is a message. Read it right and you stop training the wrong muscle for months.

When I was a sprinter, I learned a lesson that changed how I coach the bench press.

You do not get faster by just running more. A hundred meter race has parts. The start, the drive, the top speed, the finish. If you are slow, one of those parts is the problem. You find that one part and you fix that one part. Run more of the whole race and you just get better at being slow.

The bench press works the exact same way. Your press has parts too. The bottom off your chest, the middle, and the top near lockout. And when you miss a heavy bench, you do not miss everywhere. You miss in one spot. The bar slows down, stops, and drops in the same place almost every time.

That spot has a name. It is your sticking point. And most lifters treat it like a mystery or a personal failing. It is neither. It is a report card. It is your body telling you, in plain language, exactly which muscle is the weak link.

The problem is not that lifters have a sticking point. The problem is they train the wrong one.

I see it every week. A guy whose bar dies right off his chest, spending all his energy on triceps work. A guy who can not lock out, grinding away at his chest. They are working hard. They are just working on a muscle that was never the problem. Months go by. Nothing moves. They call it a plateau and blame their genetics.

This is the exact thing sprinting drilled into me. On the track I could not just run more and hope to get faster. I had to find the one slow phase, my start or my top speed or my finish, and fix that piece. When I came back to serious benching at 30 and jumped from 275 to 325 for reps fast, it was not because I trained harder than everyone else. It was because I did not guess. I read where the bar slowed down and I trained that, and only that. Sixteen years of coaching taught me the same thing from the other side. The lifters who stay stuck are almost never lazy. They are pouring real effort into the wrong muscle, month after month, because nobody showed them how to read the bar.

So let's read the report card together. Here are the three zones, what each one means, and exactly what to do about it.

Zone 1. The Bar Dies Off Your Chest

You unrack, lower the bar, touch your chest, and then nothing. The bar feels welded to you. If it moves at all, it is slow and ugly for the first few inches, and if you make the rep, the top feels easy compared to that awful bottom.

This is a bottom-end problem, and it points at two things. Your chest, and your setup.

The chest does most of the work in that first stretch out of the bottom. If it is your weak link, the bar has nothing to push it off your body. But there is a sneaky second cause here, and it is the one people miss. A loose setup. If you lose your tightness at the bottom, the bar sinks into a soft, dead position and you have to restart the lift from zero. That is not always a weak chest. Sometimes it is a chest that never got put in a strong spot to begin with.

What to train for Zone 1: paused reps, where you stop the bar dead on your chest for a full second and then drive. This kills the bounce and forces your chest to own the bottom. Add dumbbell bench pressing, which stretches and loads the chest harder than a barbell. And go back and lock down your setup, because a weak bottom is often a tightness problem wearing a costume.

Zone 2. The Bar Stalls in the Middle

You clear the bottom fine. The bar comes off your chest with speed. Then a few inches up, in the empty space between your chest and your lockout, it just quits. It is the most frustrating miss of all because you were moving and then you were not.

This is a speed and shoulder problem.

Here is what is happening. Your chest hands the bar off in the middle, and your shoulders and triceps are supposed to catch it and carry it the rest of the way. If you did not build enough bar speed down low, you coast into that handoff with no momentum and stall in the gap. And if your shoulders are the weak link, they can not carry the load through that middle range even when speed is fine.

What to train for Zone 2: speed work is king here. Take a lighter weight, around half of your max, and press it as fast as you possibly can. Force equals mass times acceleration, and most stuck lifters have only ever trained the mass side. You have to teach the bar to move fast so it flies through that dead middle. Then back it up with direct shoulder work and some incline pressing to build the muscle that owns the mid-range.

Zone 3. The Bar Dies at Lockout

The bottom feels strong. The middle feels strong. Then you get near the top, those last few inches to straight arms, and the bar stops cold. You can hold it there and shake and it will not finish. This is the most common sticking point in all of benching, and it is the easiest one to read.

A failed lockout is weak triceps. Almost every time.

The top of a bench press is a triceps job. And if you press the way I teach, with a tucked elbow and a straight up and down bar path, it is even more of a triceps job, because that path keeps the load on the triceps longer. That is a good thing. It is what lets you press heavy for decades. But it also means your triceps had better be strong, because they are the muscle that finishes the lift.

What to train for Zone 3: close-grip bench press, which is the single best triceps builder for pressers. Add weighted dips and board or pin presses where you start the bar partway up and press only the top range you are weak in. Hammer the triceps where the lift actually ends and that dead lockout comes to life.


Why Smart Lifters Get This Wrong

You might wonder how anyone misreads something this simple. I did it myself for years, so let me tell you how it happens.

The spot where you fail is not always the spot that is weak. That sounds strange, so stay with me. Say your triceps are the weak link. The bar flies off your chest, because your chest is strong, and then it dies at the top. You feel a strong bottom and a weak top, so you correctly blame your triceps. Good. Now flip it. Say your chest is the weak link. The bar barely leaves your chest, you fight like crazy to get it moving, and by the time it reaches the top you are so gassed that it dies near lockout anyway. The lift failed at the top again, but the top was never the problem. The bottom was. You just ran out of gas up high.

This is why you can not trust your feel, and why you have to watch the bar. The miss lies. The slow-down tells the truth. Where the bar first starts to drag is your real weak zone, even when the actual failure happens somewhere else. Film it, look for the first hesitation, and believe that over the spot where you finally lost the rep.

The 4-Step Weak Point Check

Do this once. It saves you months.

  1. Film one heavy set from the side. Phone on the floor, level with the bench.
  2. Watch for the slow-down, not the miss. The bar tells you where it struggles before it fails.
  3. Match the spot to the zone. Bottom, middle, or top. One of the three.
  4. Train only that zone for 6 weeks. Stop feeding muscles that were never the problem.

Here is the thing that took me years to really understand. The training is the easy part. Anybody can do close-grip presses or speed work or paused reps. That is not the hard part.

The hard part is the diagnosis. Picking the right thing to work on. Because if you guess wrong, you do everything right and still go nowhere. You train hard and honest for twelve weeks feeding a muscle that was already strong, and at the end you are exactly where you started, except now you are tired and discouraged. My client lost four months that way, and he is not rare. He is normal.
